OCR Training Program – 4 Weeks to Better Performance
Do you want to be ready for your first (or next) OCR race? Here’s a concrete 4-week training program that combines running, strength, and functional training – so you’ll be strong for the obstacles.
What does OCR training require?
OCR racing demands endurance, explosiveness, and mental strength. Therefore, the program must be varied and realistic – without requiring advanced equipment. You’ll need a pull-up bar, something to run in, and possibly a kettlebell or sandbag.
Training Structure - 4 Weeks:
The program is structured with 3-4 training days per week and can be adjusted to your level. Always remember to warm up and spend 5-10 minutes on mobility after each session.
Week 1
- Day 1: 3 km run + 3 rounds of 10 squats, 10 push-ups, 10 burpees
- Day 2: Pull-ups (or rows) + plank + kettlebell swings
- Day 3: Trail run 4-5 km (easy pace)
Week 2
- Day 1: 5 rounds of: 500 m run + 10 lunges + 10 burpees
- Day 2: Grip strength + core (hang from bar + Russian twists + hollow hold)
- Day 3: Run 4 km tempo + 100 m bear crawl
Week 3
- Day 1: 3 km run + 4 rounds of: 10 dips, 10 squats, 10 tuck jumps
- Day 2: Interval training (6 x 400 m) + 30 sec. rest
- Day 3: 30 min. circuit training (AMRAP): 5 pull-ups, 10 push-ups, 15 squats
Week 4
- Day 1: 5 km run + 3 x 100 m crawl, 3 x weightlifting (bag, KB or similar)
- Day 2: Light active recovery (walk, mobility)
- Day 3: OCR simulation: Combine everything you've learned into one flow (running + exercises)
